Pitching Lesson 1: Balance, Direction, Four-Seam Strikes
Free preview
Level: Foundation (HS and up) · Time: about 45–60 minutes · Need: a ball, a glove, a net or partner, chalk or tape for a stride line, a phone to film
Goal: Repeat one balanced delivery that drives straight at the target and lands four-seam fastballs in the zone.
Why it matters: Command starts with a delivery you can repeat. If your balance drifts or your stride lands across your body, your release point moves and strikes become luck. Fix balance and direction first and every later lesson (velocity, pitch mix) has a base to build on.
⚠ Health: follow MLB/USA Baseball Pitch Smart guidance and your state association’s pitch-count rules. Warm up fully first. Stop if anything hurts (sharp pain, elbow or shoulder pain, numbness) and see a qualified professional.

2. Do this: drills, sets and reps
| Drill | How | Sets × reps | Cue |
|---|---|---|---|
| A. Balance holds | From the stretch, lift to your balance point and hold 3 seconds. No wobble, head over the back foot, then break and throw easy. | 3 × 5 holds | “Tall, quiet, stacked.” |
| B. Rocker drill | Start with feet already at stride width. Rock back, rock forward, then throw to a partner or net at 60–70% effort. | 3 × 6 throws | “Rock, rhythm, release.” |
| C. Stride-line chalk drill | Draw a line from the middle of your back foot toward the target. Throw from flat ground and check where your front foot lands. | 3 × 8 throws | “Land on or just closed to the line.” |
| D. Four-seam target bullpen | 20 four-seam fastballs at a glove-sized target (flat ground or mound, 75–85% effort). Count strikes. | 1 × 20 pitches | “Same release, every pitch.” |
3. Common mistakes and fixes
| Mistake | What you see | Fix |
|---|---|---|
| Drifting at the balance point | Head moves toward home before the leg comes down | Balance holds. Feel your weight over the ball of the back foot. |
| Stride lands across the body | Front foot lands well closed; pitches miss arm side | Chalk line. Aim the knee at the target, not the foot. |
| Flying open | Front shoulder pulls off early; misses glove side and high | Rocker drill with the glove held over the front foot until release. |
| Rushing | Arm is late; pitches sail high | Slow the leg lift. Count “1-2” at the top, then go. |
4. How to measure progress
- Strike count: Strikes out of 20 four-seamers. Write it down. Goal: 14 of 20.
- Stride check: Film 5 throws from behind. Count how many land on or just closed to the line. Goal: 4 of 5.
- Balance hold: 5 holds of 3 seconds with no wobble. Goal: 5 of 5.
- Move on to Lesson 2 when: you hit the strike goal in two sessions in a row.
5. At-home version
- 10 balance holds in front of a mirror. Watch that your head stays over the back foot.
- 10 slow-motion deliveries with a towel. Finish facing the target.
- 20 four-seam throws into a net, mattress or old blanket. Tape a target and count strikes.
Challenge: Beat your strike count next session. If your stride drifts on film, do 10 more chalk-line throws before you finish.
